How to Fix Text Neck: Exercises & Prevention

Your head weighs roughly 10–12 lbs (4.5–5.5 kg) when it's balanced over your shoulders. Tilt it 45° forward to look at a phone and the effective load on your cervical spine jumps to around 50 lbs. Hold that for the 4–6 hours a day most of us spend on our phones, and you get text neck (also called tech neck): neck pain, stiffness, tension headaches, and a forward-head posture that starts to stick.

1. Chin tucks (the cornerstone)

Sit or stand tall. Without tilting your head, glide it straight back — as if making a double chin — until your ears stack over your shoulders. Hold 5 seconds, repeat 10 times. Do this 2–3 times a day; it directly retrains the forward-head pattern and strengthens the deep neck flexors.

2. Neck side stretch

Tilt your right ear toward your right shoulder until you feel a stretch on the left side of the neck; deepen gently with your right hand. Hold 20–30 seconds each side.

3. Doorway chest stretch

Forearms on a door frame, elbows at shoulder height, step through until you feel a stretch across the chest. Hold 30 seconds. Text neck is a whole-chain problem — tight pecs pull the shoulders and head forward.

4. Upper-trap release

Drop your shoulders away from your ears deliberately 10 times. Most text-neck sufferers carry their shoulders half-shrugged all day without noticing.

Prevention: change the habit, not just the muscles

  1. Raise your phone to eye level. The single highest-impact change. Bring the screen to your eyes, not your eyes to the screen.
  2. Shrink head-down sessions. Damage tracks with uninterrupted time in flexion. Breaking a 40-minute scroll into 10-minute chunks with resets between dramatically reduces load.
